For decades, fitness advice aimed at women focused almost exclusively on cardiovascular exercise. Women were encouraged to spend hours chasing a thin frame on stationary bikes, treadmills, or elliptical machines, while weight rooms were treated as man-only zones. 

Today, exercise science has dismantled this outdated approach, and according to a 2026 survey, the fitness goal of getting stronger surpassed the goal of being skinny for the very first time! 

Strength training is now recognized as an essential part of a woman’s health care routine, across all phases of her life. The biological changes a woman experiences during midlife make muscle mass and bone density vital assets for longevity, independence, and metabolic health.

Pre-Menopause: Building Your Physiological Reserve 

During the pre-menopausal years, estrogen levels are relatively stable and abundant. Estrogen acts as an anabolic helper: it assists with muscle protein synthesis, speeds up recovery after workouts, and protects muscle tissue from damage.

Orthopedic surgeon and longevity specialist Dr. Vonda Wright defines ages 35 to 45 as the “critical decade.” This window is your highest-leverage opportunity to build muscle and bone density before natural hormonal shifts (like perimenopause and menopause) make it significantly harder to do so later in life. 

Lifting weights before and during this window allows women to capitalize on their most favorable hormonal environment:

1. Maximizing Peak Bone Mass

Bone mass peaks around age 30. After this point, bone breakdown gradually begins to outpace bone creation. According to Wolff’s Law, bone adapts to the loads under which it is placed. Resistance training exerts mechanical force on bones through muscle contraction and axial loading. 

Translation: regularly lifting heavy (to you) weights that challenge and build your muscles also builds more bone mineral density, creating a structural cushion before age-related decline begins.

Skeletal muscle is our primary site for glucose disposal. Regular strength training improves insulin sensitivity and glucose tolerance, lowering the long-term risk of type 2 diabetes.

Post-Menopause: Mitigating the Impact of Estrogen Loss

When women enter perimenopause and transition into post-menopause, circulating estrogen levels–our anabolic helper hormone–drop sharply. 

With no intervention, women will lose about 1% of muscle mass every year after menopause. That’s half a pound each year if you have 50 pounds of skeletal muscle going into this era of your life. Meanwhile, fat stores tend to increase, especially dangerous visceral abdominal fat.

  • Stimulating Osteoblasts: Because estrogen no longer provides a strong protective signal to bones, mechanical tension from heavy lifting takes over as the primary signal to stimulate our body’s bone-building cells.
  • Preserving Muscle Mass and Joint Health: Heavy resistance exercise stimulates type II muscle fibers, which decline fastest with age. Strong muscles around the knees, hips, and shoulders also reduce joint wear and tear, easing osteoarthritis symptoms and improving joint stability.
  • Improving Balance and Fall Prevention: Sarcopenia directly impairs balance, reaction time, and gait stability. Strength training strengthens connective tissue and stabilizes muscles, drastically lowering the risk of falls and subsequent fractures.

It Is Never Too Late

A common misconception among midlife and older adults is that after a certain age, muscle growth is no longer biologically possible. Science disproved this idea decades ago.

In 1990, researcher Maria Fiatarone and her colleagues tested high-intensity strength training on frail nursing home residents aged 86 to 96. Over an 8-week period, these institutionalized older adults performed progressive resistance training on their lower body three times per week.

The results were groundbreaking:

  • 174% Increase in Strength: Participants more than doubled their leg strength, experiencing an average strength gain of 174%.
  • Hypertrophy in Nonagenarians: Magnetic resonance imaging (MRI) revealed a 9% increase in thigh muscle cross-sectional area, proving that muscle tissue retains its capacity for growth even in the tenth decade of life.
  • Functional Mobility: Tandem gait speed improved by nearly 50%, and several participants who previously relied on walkers or assistance were able to stand up independently and walk unassisted.

If an 88-year-old individual can double her strength in two months, what tremendous potential does a woman in her 40s, 50s, 60s, or 70s possess to adapt, build muscle, and transform her physical capability?

Practical Guidelines for a Sustainable Resistance Routine

 

  1. Lift Weights, and Progressively Overload: Walking, yoga, swimming, and biking, while wonderful forms of movement, are simply not enough to build bone. Strength training with weights is required to drive changes in bone density and muscle mass. Start with bodyweight and continuously add load as you get stronger and the movements become easier.
  2. Prioritize Compound Movements: Focus on multi-joint exercises that work large muscle groups simultaneously—squats, leg presses, deadlifts or hip hinges, chest presses, rows, and overhead presses.
  3. Aim for 2 to 3 Days Per Week: Give muscle groups 48 hours to rest and adapt between sessions. Consistency beats intensity every time.
  4. Choose Appropriate Loads: Select a weight where the last 2 repetitions of a set (e.g., 8 to 12 repetitions) feel challenging while maintaining proper form.
  5. Begin Now, Even If You Don’t Feel Ready: You don’t need to have a perfect training plan or know every exercise move before you start.
